Whey Protein shake with 1/2 to 1 cup of oatmeal mixed in there. I think any slow digesting carb source is good for pre-workout. While post-workout you need something to quickly replenish your glycogen stores.

The pre-workout shake has worked good for me.

You should have a meal, not a snack before you workout. If you are gonna have whole food, have complex carbs and lean protein an hour before you lift....oats and chicken breast would work. If you are gonna have a liquid meal, have it 30mins before you lift....oats and whey would work.

Yea pre-workout meal is important. I usually have some oats in milk and then some tuna. Make it quality protein along with low-GI (complex) carbs.
