My back is feeling really tender to use a word... certain twists or movements and I will get a shooting pain.
it seems to be in two places... at the bottom of my back to the left and right of the spine and also halfway up my back around the spine area.
because of this I feel weakened despite not losing strength... I guess its knowing it can go at any moment that's messing with me... any good way to overcome this ?

I haven't buddy I've had a lot of work related stress etc... and funds are low so just been getting on with it... I haven't been taking any painkillers or anything.
I tend to find if I do some really heavy and deep leg presses it temporarily helps.. I've really got to get my knees right down to my chest... and it seems to help for an hour or so... till I cool down.

Do these: https://www.t-nation.com/training/th...xercise-period You won't need to add weight for quite some time if you increase effort by gradually bringing your legs together. Also, before changing sides, rotate the unsupported side upwards into a side plank.

I had/have a bad back which I reinjured doing barbell rows. Similar to you, it would hurt either side of my spine, and also kind of within the bone itself.
It goes without saying that we could have completely different injuries so take this with a pinch of salt. I went to a physiotherapist and they gave me stretching exercises to alleviate the pain (you can probably look these up online, knees to chest was the most helpful). However what they did say is NOT to give up exercising and instead to focus on strengthening my lower back and core. This is what I did and the injury barely troubles me now.
I won't do exercises I perceive to not be safe, namely deadlifts and barbell rows. Funnily enough I can do dumbbell rows, even standing and bent over, providing my other arm has something to hold onto for support.
Good luck
