    JBird Keeps It Stupid Simple

    This is going to be my nutrition / progress log. I'm not going for any tricks or cheap thrills with this, just going to keep it stupid simple. I'm going to apologize now for any picture that might be too large for anyone. I'm running at max resolution so forgive me. I must admit, being that I was at 11% BF last year, seeing myself get so far off track is mentally rough. So here I go, again, down the road of taking back control of my life and my body. This time for good.


    This is my TDEE sheet I use to get an idea of my calorie needs. I'm highly active M-F due to my job and going to the gym. I consider myself to be an activity factor of 1.9; however, as long as I'm a 1.7, I should be at a deficit. That being said my calorie target range is 3400-3600 M-F, significantly less on the weekends.



    I made this spread sheet to keep track of my dietary intake and all other information. I feel like it helps me see what is going on. It is as accurate as I can get it. I've labeled my fiber intake, protein, fat and fat composition, carbohydrates with the fiber excluded, portion size, and lastly my DCA min/max. Soon as I add something or remove it, all values adjust accordingly. To the best of my knowledge I'm hitting all my macros and micros or at least the majority of my micros.

    I went to Ribfest yesterday and had some pretty delicious ribs. Had a half rack and some jalapeno corn bread. Trying to keep track of my calories was a little difficult all day so I'm not really sure where I came in but I got a rough idea. Pretty sure I stayed in a deficit. I ended up going for a midnight 3 mile run too.

    Intake for the day looks something like 2450 calories, 52.5g fat(minimum), ~207g CHO, ~170g protein.

    Again, not really sure where I came in because my breakfast didn't come with nutritional facts but I should be ~1760 cals, ~142g protein, and no idea about fat or CHO intake for the day. Also need to add half a pineapple, some watermelon, and 2 yogurts (I think full fat?) with some fruit and granola

    DCA: 2 portions of angel food cake with 2 oz raw honey and 6 strawberries
    Intake: 3588cals / 236.6g fat / 234g CHO / 171g protein

    I put all my DCA towards carbs because I did strength training last night and I feel like I could use additional carbs after my gym performance. Some slight losses in one or two areas has me wondering if a refeed would help my gym performance since I've been low carb for awhile. Other than that I'm feeling good, highly motivated.

    That is just M-F lol. The weekends are 1000 cals less or more per day. I guess it is a pro to working a job where I stand and move all 8 hours or more moving around boxes up to 50 lbs.

    Largely a waste of money IMO. I just don't think machines like the Nike fuel band or a fitbit are cost effective. However, if you feel they will benefit you or help bring you success then maybe. Peter Attia said in one of his videos that the only way to determine tdee effectively is to calculate it based of vo2 readings. Anything else is simply just a guess using a formula. It might be close be it is hard to say how far off it'll be +/-.

    My job is touch and go as far as labor intensive. Just want to get a real idea of my maintenance cals. Guess I'll find out when I reverse diet.

    I try to keep it simple. My TDEE sheet helps me gauge my calories. For every factor you go up, the difference is ~220 cals. So lets say on a Sunday I plan to do absolutely nothing but veg out. I'd aim for the 1.1 range. Now if I were to go run and the machine says I burned roughly 400 cals I might go up a level or two to adjust for that and pick some where close to my range. I'm not trying to stay at 20% exactly. As long as I'm at a deficit regardless if it is 5% or 15% then I'm happy. So for that situation I might eat 2400 which would be a 1.2-1.3 factor, and I'll still be at a deficit of some degree. I'm not sure if that helps? It just seems since it is almost impossible for a person like me to be exact, I just think hitting a range is more effective since that is all I really have.

    I'm doing strength training, 2 days a week with a couple days of cardio. Seems to work out pretty good since I'm catabolic.

    Due to my carbs being routinely low, I'm going to be doing a refeed this Saturday. I'm also switching off IF this weekend. I just don't want to dedicate 2 hours to cooking and stuffing my face. Last Friday some friends and I went to a bonfire and they politely waited the 45 minutes it took for me to eat all my food. Just feels like I'm a slave to my food.

    Yeah it is a little hard for me to prepare that far in advanced. I want more free time at night that isn't devoted to eating. I'm going to grab some glass storage containers tonight when I get my refeed food. Clothes are starting to get looser, good ****. Now I just want to get my muscle glycogen up there since I'm low carb.

    Unfortunately I plan to run sprints until I hit the wall. I use to do HIIT frequently back in the day. My body responds well to it, just hard on the legs. I need to roll my quads and hams out after doing HIIT or they stay sore and tight for days. Probably should roll my muscles out frequently anyways.

    Hmmm.... I know full sprints involve the whole body but honestly I do not know if it hits the upper body as good as a circuit bout. Brb, going to ask lol.

    BTW, this is the information I was going by. I would assume that would translate into the upper body as well but I'd rather be safe than sorry and get a guru's opinion.

    Over the first 24 hours, the average rate of glycogen resynthesis ranges from 5-12 mmol/kg/hour depending on the type of exercise performed (5). In general, aerobic exercise shows the lowest rate of glycogen resynthesis (2-8 mmol/kg/hour), weight training the second highest (1.3-11 mmol/kg/hour), and sprint training the highest (15 to 33.6 mmol/kg/hour). (5,6). The reason that glycogen resynthesis is lower after weight training than after sprint training may be related to the amount of lactic acid generated as well as the muscle damage that typically occurs during weight training (5).

    Who sprints for an hour lol? Lyle broke it down in mmol/kg per set. I just like the way I get filled out the day after my refeed. Photo op day lol.

    That is how much is resynthesized. There is no way I could run sprints for an hour. Probably wont need more than 30 minutes. It is just that the sprints increases the rate that you synthesize glycogen which will be great considering I'm going to have roughly 300g carbs in simple sugars alone and that this is a 1 day kinda thing.

    Lol no. I usually eat that with a bagel on day 2. Day 1 is dextrose and whey for the first 6 hours. I try to keep fructose under 50g, but of course I eat the whole pint.
