Need to file taxes today, 4/16/12

    Prior workout

    Workout A

    Warmup crap

    Bubu Press
    bar x 5
    95 x 5
    125 x 3

    155 x 1/2/3/1/2/3/1/2/3
    • Repeated all three ladders like Friday, but with marginally better bar speed even though I barely slept four hours last night. As nothing was a grind even when tired, I have no problem upping the weight on Wednesday.

    Chin-up (narrow grip)
    3/2/1/3/2/1/3/2/1 (+1 rep)
    • Just barely (and I mean barely) got the third rep on the third ladder. Going to try to get cleaner reps for these, and then start adding additional ladders.

Leaning Lateral Raise (no rest between arms or sets)
    12.5 x 15
    12.5 x 15
    12.5 x 13 (+3 reps)
    • Almost at sets across with this.

    Spider Curl
    40 x 10
    40 x 10
    40 x 9 (+1 rep)
    • Almost at sets across here too.

    Comments
I seemed to have eliminated pretty much all rest between exercises, because I finished this workout ~5-10 minutes earlier than normal. My conditioning sucks, because I had an elevated heart rate and rapid breathing going on by the time I got to the spider curls.

That is a good way to improve your conditioning. Remember..good conditioning isn't necessarily how quickly you get winded but how long you can stay winded and how quickly you recover.

hey, man...that uncomfortable demand on your heart and lungs was the stimulus to grow some extra red blood cells, which will improve your conditioning in the end.

also, i see you down under 1000 pounds these days...congrats!

Yeah, I just found it funny since its the first time in the past two weeks that I've had elevated breathing at all during my workouts.

also, i see you down under 1000 pounds these days...congrats!
I'm pretty proud of that milestone. Clearly it was the one day of cardio last week which made all the difference.

Denser workout! Same work, 5-10 minutes quicker!

    Stupid goddamned calf, 4/18/12

    Prior workout

    Workout B

    Warmup crap

    Bubu Press
    bar x 5
    105 x 5
    135 x 3

    165 x 1/2/2/1/1/1/1/1 (+10 lbs)
    • Upped the weight but didn't complete any ladders because I would stop as soon as a rep felt anywhere near a grind.

Inverted Row (safety bars in ninth hole from bottom of power rack)
    1 set of 9
    1 set of 7
    2 sets of 6 (+1 rep)
    • Marginally improved from last time. Frankly I expected better.

Dead-Stop Triceps Extension (done lying on floor)
    50 x 15
    50 x 15
    50 x 15 (+4 reps)
    • Swapped the order of these and the flyes due to incline bench availability. Got all reps on these. Triceps were burning but I also felt it some in my left elbow.

    Rear Delt Flye
    15 x 15 (+2.5 lbs all sets)
    15 x 15
    15 x 15
    • My MMC still sucks on these, but I do think it is improving. I really tried to initiate each rep with my delts and to stop the ROM as soon as I felt my upper back starting to get involved. No idea how effective I'm being with this, and I will probably end up switching this for something like face pulls until I have better proprioception.

I don't know WTF I did to it, but I have been limping for three days now because my right calf is super-tight and hurts like hell when I flex it. It is officially annoying as hell.

The back is supposed to take over at a point....let it, but keep the pace deliberate throughout the ROM and squeeze like hell at the top... you can pinch your shoulder blades, but you should see your hands move up too (without swinging). You should feel the rear delts contract at that point.

I'm trying to add in more BW exercises in general. Eventually I want to start doing dips too. I've never had them as part of my rotation (partly because I never thought I had the strength to do more than a couple at best, like my chinning ability), and I think it's about time I did.

I've been trying, both with my foam roller and with a lacrosse ball. It hurts like hell to use any pressure whatsoever.

Interesting. This isn't how I've been doing them, but I'll definitely give this a try next time and see how it feels.

That's good. Just like you did with pullups, you can do them assisted with bands (if you can set it up) or even use feet.
Bench dips aren't exactly the same but if you focus on the pressure in your hand, the tricep contraction and ESPECIALLY, the lat contraction, you will be helping out your eventual full-body dips

Also good! That means there will be improvement when they release. Yes, full release!

Not so sure I'll use the bands for dips. I stopped doing band-assisted chins once I realized that it was only helping me at the bottom of the movement (where I didn't need it) and doing f*ck-all for the part that I actually struggled with.

And I tried it once for dips about two years ago; my knee slipped off of the band and it flew up and bitch-slapped me. Stung like mad and I had a giant red mark on my face for a few hours afterwards. Not to eager to repeat that experience again. I think I'll just do it like chins, and do lots of sets of 1, 2, or 3 reps until I can do more each time.

    Thumbs down

This calf sh*t has officially pissed me off. It's been five days now and it's still so tight that I'm unable to walk other than limping with a stiff, jerky stomp as if I had an iron boot on my right foot. Now my right hip flexor is getting sore and tight from my asymmetrical walk, and it's physically tiring to go a couple of blocks. This is ridiculous.

I also made the mistake of using the roller and lacrosse ball on it right before going to the gym. Apparently I did just enough to get some nasty rebound, making it three times as painful to walk the five and a half blocks. This aggression will not stand.

If it makes you feel better, my old hipflexor injury has been getting progressively worse since I started running. Doing anything hurts now, especially squats.

Also my rotator cuff is not healing as I would like, and any shoulder/chest work has been painful as well.

On second thought, I don't know why this would make you feel better.

I would be very happy about today's date if I were still in college, 4/20/12

    Prior workout

    Workout A

    Warmup crap

    Bubu Press
    bar x 5
    105 x 5
    135 x 3

    165 x 1/2/3/1/2/2/1/1/1 (+4 reps)
    • Did much better on this than Wednesday, although the multiple reps were still more of a grind than I would like.

    Chin-up (narrow grip)
    3/2/1/3/2/1/3/2/1
    • These were just as effortful and difficult as they were on Monday.

    Spider Curl
    40 x 10
    40 x 10
    40 x 01 (+1 rep)
    • Finally managed sets across, though the last set was tough. Swapped the order of these and leaning raises.

Leaning Lateral Raise (no rest between arms or sets)
    12.5 x 15
    12.5 x 15
    12.5 x 15 (+2 reps)
    • Was forced to find a new space to do these because my usual area was commandeered by two 130-lb teens doing 40 minutes of curls while only managing to work their front delts. Still managed sets across.

    Comments
My cat has been super-clingy since my girlfriend is away for the week visiting family, and tried to curl up on my chest while I was foam rolling before my workout.

    It does not.

I totally sympathize and partially empathize -- I've never had a shoulder issue but I know from others that they're a bitch to heal due to how poorly vascularized the musculature is there (intelligent design, my ass). I do have chronically tight hip flexors, though, and don't stretch them as much as I should.

Guys, don't give up on foam rolling, but do it after a WO or on an off day... don't forget the ITB! The area of pain is often not the area that needs attention.

For shoulders, I broke down and got a cortisone shot....wasn't really my RC, it was chronically inflamed tendons...much, much better now!

You need one or more of these: more food, more weight, more reps or more rest.

I foam roll regularly, and include it as part of my warmup for each workout. ITB always used to be the most painful area to roll, but recently it hasn't been bad at all. Now for me the most painful spots are my adductors down near the patella, and especially the glute medius/piriformis with a lacrosse ball. I think I could spend an hour just doing that and hitting all of the knots there.

Actually, I couldn't, because I would give up from the pain long before then.

Glad your shoulder is feeling better!

Sitting here using a lacrosse ball as I type because I'm still limping, 4/23/12

    Prior workout

    Workout B

    Warmup crap

    Bubu Press
    bar x 5
    105 x 5
    135 x 3

    165 x 1/2/2/1/2/3/1/2/2 (+2 reps)
    • Felt really underenergized when I first started and warmups and first ladder were much heavier than normal. Lost a rep on the first ladder but gained reps on the second and third.

Inverted Row (safety bars in ninth hole from bottom of power rack)
    1 set of 10 (+1 rep)
    1 set of 7
    1 set of 6
    1 set of 5 (-1 rep)
    • Finally got the desired 10 reps on the first set; now just need to bring up the other three. Final set I got three-quarters of the way up on rep number six but just couldn't get my chest to touch the bar so I didn't count it.

    Rear Delt Flye
    17.5 x 15 (+2.5 lbs all sets)
    17.5 x 15
    17.5 x 15
    • Tried to incorporate what Jon suggested to improve MMC but didn't have great results. I think I need to drop the weight back down and try it again, honestly.

Dead-Stop Triceps Extension (done lying on floor)
    60 x 15 (+10 lbs all sets)
    60 x 10
    60 x 8
    • This felt noticeably heavier than 50 did, and I was feeling it in my right elbow as well as in my triceps (not pain, but pressure). Going to stick with these for the next two weeks until I deload, and then evaluate if I should keep doing it or if it's not elbow-friendly enough for me.

    Comments
Started off feeling tired, but it picked up in the middle of benching. Even though there's no pain, I'm still limping due to my right calf.

These days they're all fasted (other than BCAAs). I found absolutely no difference in strength and endurance between the two, and the only difference is that if I eat in the morning I get hungry earlier than if I wait until around lunchtime.

My sleep schedule has been shot to hell for the past few days and I'm trying to get it back on track, so I was groggy as hell when I first got up today.

    Why you no sleep?
Girlfriend has been in Phoenix helping her mom after ankle surgery. Sleep always goes to hell when she's away, because a part of me resents having to sleep at all and I usually need to force myself to go to bed. Since she gets tired before I do (and needs more sleep), she's usually an impetus to go to bed at a decent hour. Without her here, I invent stupid sh*t to do to stay up and before I know it it's 2 or 3 in the morning.

Was supposed to do this on Wednesday, 4/27/12

    Prior workout

    Workout A

    Warmup crap

    Bubu Press
    bar x 5
    105 x 5
    135 x 3

    165 x 1/2/3/1/2/3/1/2/2 (+1 rep)
    • Completed two of the three ladders, although the third rep on the second ladder was more of a grind than anticipated.

    Chin-up (narrow grip)
    3/2/1/3/2/1/3/2/1
    • Marginally less of an effort and greater ROM than the past two times. I may have done an additional set of two because I temporarily lost mental focus and couldn't remember where I was in the ladder.

Leaning Lateral Raise (no rest between arms or sets)
    15 x 15 (+2.5 lbs all sets)
    15 x 10
    15 x 8
    • Upped the weight. It felt heavier. Funny how that works.

    Spider Curl
    50 x 8 (+10 lbs all sets)
    50 x 5
    50 x 5
    • Major difference between the 40-lb and 50-lb bar. Might have been a good idea to bridge it with 45, but I'd rather just use the fixed-weight EZ-curl bars rather than track down clips for the adjustable bar.

    Comments
Couldn't get to the gym Wednesday or Thursday. Didn't miss a beat despite the extra two days of break.

Two weeks now and I'm still limping. Even though there's no calf pain, I'm physically unable to walk with a normal gait. It's officially annoying as hell because it makes walking even a few blocks a lot more tiring and harder on my right knee. /bitching

    Deloading and adding volume, 5/1/12

    Deload

    Warmup crap

    Bubu Press
    bar x 5
    105 x 1/2/3/1/2/3/1/2/3
    • Breezed through this, resting only the amount of time it took me to do the preceding reps before continuing. Had a nice pump going from the non-existent rest times.

    Chin-up (narrow grip)
    3/2/1
    • Lats were tired and these were more difficult than expected.

    DB Incline Press
    30 x 8
    30 x 8
    30 x 8
    • Smooth and easy.

    Hammer Strength Iso-Row
    1 pps x 12
    1 pps x 12
    1 pps x 12
    • Had a major pump going on by the third set of these.

Leaning Lateral Raise (no rest between arms or sets)
    10 x 15
    10 x 15
    10 x 15
    • Light and easy.

    Spider Curl
    30 x 10
    30 x 10
    30 x 10
    • Light and easy.

DB Floor Press (all reps from dead stop)
    20 x 20
    20 x 20
    20 x 20
    • Triceps were burning like crazy by the end of the third set.

    Comments
I've been itching to add more volume to my workouts again, so I pulled the trigger and deloaded about two weeks earlier than my original plan. Rest times didn't exceed 30 seconds for any set.

    I'm still limping.
