Try eating 300 cals on surplus on days you lift and 100 cals on a deficit on off days. HIIT may help too to limit fat gain
Bent over rows target more lower traps and rhomboids while one arm db rows target more lats. I'd say do both. If you can't do both then think about what you want to build. Upper trap or lats
