I use mine at work using a workout interval timer app on my phone. Admittedly I'm not in that great of shape *yet* Here's what I do, looking for things to add or change. I have the 8lb model.
20 second rounds with 45 second rests. Have it set to ding with 10 seconds left in a round where I kick it up as fast as I can.
round 1 - face level forward
round 2 - stomach level forward
round 3 - chest level wrist rotations inward
round 4 - face level reverse
round 5 - stomach level reverse
round 6 - chest level wrist rotations outward
round 7 - left arm gunslinger inward
round 8 - right arm gunslinger inward
I'd like to get to where I can do 45 second or even 1 minute rounds. But this is pretty much my max right now. How many times a day should I do this? Right now I'm doing it once in the morning and once in the evening. I also do around 100-200 push ups a day. But no other working out atm.

I bought one to warm up my shoulders before other movements. I haven't used it in a long while though - I've been using Indian Clubs for my shoulder warm ups these days.
When I did use it, I'd usually just do one long set of forward and backward rotations at chest to neck level. I got to the point where I could go for over half an hour, though that was significantly longer than a warm up. The first few minutes were always the toughest.▪█─────█▪ Equipment Crew #35

I didn't answer this part of it. Judging from the videos on youtube, it seems to be popular with the boxing and MMA communities. Holding and moving some weights at upper chest to head level for an extended period of time can be quite challenging. Using this piece of equipment - or something similar - will help to develop the stamina required to hold your hands up in that positioin for an extended period of time.

My recommendation is to add more variety to your workout. At the moment, you're working arms, chest, and back (somewhat), but you're not working your legs or posterior chain.
For the price of an 8lb Burn Machine Speed Bag, you can get a pair of kettlebells which may be used to do a variety of movements which will work the entire body. It doesn't have to be kettlebells; there's a lot of other things you can do, including other body weight movements. I mention kettlebells because the cost is about the same as what you've already spent on the Speed Bag and they're fairly compact, so storage isn't (usually) an issue. They can also provide a very good workout that doesn't take a lot of time.▪█─────█▪ Equipment Crew #35
