Grace's Post workout stoked up chocolate milk
1 scoop whey
1/2 cup all whites
1/4 cup espresso or very strong coffee
2 tablsp. fate free half & half
1/2 tblsp. dark chocolate cocoa
1 tblsp mexican granulated chocolate drink mix(tablets or granulated will work or half an envelope if find those)
2 packs of splenda or whatever you have (optional)
Blend all that **** with ice!! And ya got a chocolate milk my way!

Tequila Lime Cupcakes
1/2 cup white cake mix
2 tablespoons lime juice (I used key limes)
2 tablespoons tequila (plus two shots on the side for drinking)
1 tablespoon olive oil (could have probably gotten away with half that)
1/4 cup allwhites (egg whites)
2 tablespoons water
Mix, drink, pour in cup cake thingies, drink and bake at 350 ... till there done.
Eat bad ass cupcakes.. you could frost them I choose no to.

I never heard of Never Land... We live in Grace'sLand around... haha elvis joke.
I used vanilla generally I note that but with all the booze going around the house today... I keep forgetting stuff.
But yeah you could use chocolate whey, I would cut out the dark chocolate cocoa if you do though cause otherwise it might be chocolate overload!

Ok back to work for a minute.. :)
Because I keep forgetting to breakdown my elbow prehab in my daily post.. I'm doing this twice a week for prehab because I have the beginning signs of some elbow trouble. I'm not rehabing an injury I'm preventing a possible future problem.
Elbow Prehab
Stretching
Gentle stretching exercises including wrist flexion, extension and rotation. The elbow should be extended and not flexed to increase the amount of stretch as required. These stretches should be held for 20-30 seconds and repeated 5-10 times, at least twice a day. Vigorous stretching should be avoided - do not stretch to the point of pain that reproduces your symptoms.
Strengthening
With the elbow bent and the wrist supported perform the following exercises:
Wrist Extension. Place 5 lb. weight in hand with palm facing downward (pronated); support forearm at the edge of a table or on your knee so that only your hand can move. Raise wrist/hand up slowly (concentric contraction), and lower slowly (eccentric contraction).
Wrist Flexion. Place 1 lb. weight in hand with palm facing upward (supinated); support forearm at the edge of a table or on your knee so that only your hand can move. Bend wrist up slowly (concentric), and then lower slowly (eccentric)(similar to exercise above).
Combined Flexion/Extension. Attach one end of a string to a cut broom stick or similar device, attach the other end to a weight. In standing, extend your arms and elbows straight out in front of you. Roll the weight up from the ground by turning the wrists. Flexors are worked with the palms facing upward. Extensors are worked with the palms facing downward.
Forearm Pronation/Supination. Grasp hammer (wrench, or some similar device) in hand with forearm supported. Rotate hand to palm down position, return to start position (hammer perpendicular to floor), rotate to palm up position, repeat. To increase or decrease resistance, by move hand farther away or closer towards the head of the hammer.
Finger Extension. Place a rubber band around all five finger tips. Spread fingers 25 times, repeat 3 times. If resistance is not enough, add a second rubber band or use a rubber band of greater thickness which will provide more resistance.

Ball Squeeze. Place rubber ball or tennis ball in palm of hand, squeeze 25 times, repeat 3 times. If pain is reproduced squeeze a folded sponge or piece of foam.
For all of the exercises (except combined flexion\extension) perform 10 repetitions. With the combined flexion/extension perform until you feel fatigue. With all exercises use pain as your guide - all exercises should be pain free.
When to progress. Begin with a 5 lb. weight and perform 3 sets of 10 repetitions. When this becomes easy, work up to 15 repetitions. Increase the weight only when you can complete 15 repetitions 3 times without difficulty.
After exercising, massage across the area of tenderness with an ice cube for about 5 minutes. You might also try filling a paper cup half-full with water and freeze; peel back a portion of the paper cup to expose the ice.
For elbow rehab.. tennis elbow this is the best link I have read. It's what I'm basing my prehab off of.

Training with Bears 101
For cyclist, adventure racers, hikers, campers and other miscellaneous dumb asses.
Let's start with the yogi smarts. Don't make yourself or your camp a dinning options. People please don't tease the bears! Bears are attracted to scents, so be smart and don't entice them with your dinner or yourself. Secure all foods (in bear proof containers if possible), cooking equipment (pots, pans, scouring pads ect), clothing (anything you wore while cooking), and trash by hanging it at least 10 feet above the ground and and a minimum of 4 feet horizontally from any post or tree.
When camping sleep at least 100 feet away from where you hung your supplies.
A brief list of what scents bears are attracted to so you know what needs to be hung and what not to have on your body.
Food ~ Obviously bears like food, but they also like people that smell like food. Don't sleep in the clothes you cook in. Bag them in plastic bags and hang with food supplies. Don't eat or keep snacks in your tent. Don't cook beside your tent. It will absorb odors. Secure all trash after snacks or meals. Wash all pots, pans, basins and yourself after cooking meals.
Now say your not camping but merely cycling or hiking for the day, don't make the mistake of thinking none of this applies to you. Secure your food and trash in plastic bags to cut the smell down.
Scents ~ Bears love anything that smells sweet ladies and nice smelling gentleman! This includes insect repellents, perfume, lotions, soaps, shampoos, suntan products, deodorants, lip balms, cosmetics and here's the one your really gonna love SEX! Yes bears are attracted to the smell of humans bumping uglies in the night. It's a good idea to discourage the bears from joining in a manajatwa with you and your partner. They really don't make for good threesome. So wash after sex and properly bag and hang your trash.
Poop ~ Oh my gosh where to poo so the bears find me!! It's gotta happen about 200 yards from camp should do it. I'm sure the bears would appreciate you burying your poo a few inches to., 4 inches is generally good. Guys and girls please, don't step outside the tent and pee! 200 yard please.
How that we know how to not invite the bears to eat dinner with us or just eat us let's move on to learning how to not scare or surprise a bear. Bears really don't like it when you scare them. It just puts them in a really bad mood and you don't want to face a bitchy bear.
When riding, hiking or even camping near bears it's always a good idea to make your presence known. When in a group talking loudly will announce you to any bears in the area. If your not in a talky mood or traveling alone or if your group is just a bit spread out then signing or the occasion yell will suffice. WooHoo!! It's really in your best interest to not walk up on a bear unannounced. Bears are very formal this way. They except you to announce to your presence before coming over.
Here's the hard part!! What to do when you find yourself in that precarious situation of facing a bear down at a stand off. I've been here more then once I can tell you it's scary as hell. Your heart jumps up in your throat and adrenaline rushes through your body. Just remember no matter what happens if you want to survive don't panic. You have to think through what you are doing, no matter how scared you are.
First off if the bear doesn't see you then slowly back away or detour and leave quietly. If he does see you DO NOT turn and attempt to run away. Bears have been clocked at speeds of 35 mph. Despite what you might think the chances of you out running or out riding the bear really isn't good. I certainly wouldn't bet my money of you winning that race.
If you have bear spray and the bear gets close enough (for most sprays this is about 40 feet) while charging then by all means spray him and hope for the best. In my experience though rarely do people have their bear spray in reach when there's actually a bear in front of them. Don't to shocked if the bear simply runs through it.
If the bear attacks you you have two choices fight back or play dead. Now which option you choose will depend on the type of bear attacking you. So important tip here; Know the wild life in the area you are in.
Grizzly bears are known for attacking until the perceived threat is neutralized. Your best option to make him think you are not a threat to do that convince him your dead. Yes, you have to play dead. Drop to the ground in a fetal position with hands locked behind your head. Stay there no matter what happens. The bear may charge you, claw you and bite you. You must remain still and as quiet as possible. The bear want leave till he thinks your dead or close to dead. When the bear finally leaves do not make the mistake of immediately trying to get away. If the bear sees you move it will come back and attack again. Try to wait about 20 minutes before moving so the bear has had time to leave the area. Grizzly bears are known for circling their prey to make sure it's really dead, so bide your time.
Don't try to bluff grizzly bears because they are rarely afraid of humans.
Black bears are a bit different your first line of defense is to remain calm, speak calmly but loudly to the bear while waving your arms overhead. If he doesn't leave or appears that he is going to charge you, then you must get more aggressive. Try to look bigger, badder and meaner then you are! Scream, try to sound angry not terrified. Wave your arms as wide as you can.
Black bears will sometimes bluff several charges before leaving. If you run he will chase and attack. You must stand your ground. Stay firm in your position. Yell, wave your arms around and try not to panic. Once you're in this position you have no choice but to face the bear down.
If a black bear attacks fight back and keep fighting. Hit the bear with anything you can find, sticks, stones or your fist and yell as loud as you can. A good place to aim those hits are the nose. Black bears will often retreat if you can hit their noses hard enough. The eyes are another good target, you're not going to do any damage on the bears body if you want to scare him away aim for the face.
Black bears are not very territorial and generally want attack without a cause such as protecting their young or because people startle them. They are also very good climbers do not attempt to climb a tree to get away from one.
Another thing to remember is that bears are active day and night. So keep watch if you hike or ride at night. If you are camping and a bear comes into your camp this is not the same as an encounter in the wild. Bears entering camps generally have no fear of humans and have learned there maybe food present. You must react immediately and aggressively. Yell at the bear, bang pots or pans, throw rocks or other objects at the bear. Let him know he is not welcome. At the very least he may back away long enough for people to get safely away.
