Sprints are probably the most efficient thing you could do. I highly doubt you could run sprints for 45 mins...anyhow, you only need about 15 mins of sprints for them to be worthwhile. You can add longer steady-state cardio if you want but I prefer to get mine done quickly (e.g. HIIT on stationary bike or sprinting).
For sprinting I usually would sprint half a block, walk the rest, sprint, rest, for about 10 intervals. Go 100% balls to the wall on the sprint parts and you'll be in great shape.
