do u mean windmills as in the dynamic stretch for the shoulders?
if so just rotate the arms around the shoulder axis clockwise and anti clockwise. this as with all stretches should be done carefully and under control, try not to swing or through the arms around
and for the rest of the cardio equipment do a search for urself i do not think anyone on this baord will do all that work for u
