For shoulders I do a lot of Overhead Press and Rear Delt work.
As for Triceps, I only do 2 exercises, Incline Close Grip Bench & Cable Kickback dropsets.
For 2 months now I have not been able to pass 225lbs.
I hit chest 2 times a week. One day I do explosive work, the next I do max effort.
My technique and set up is spot-on so that's not an issue.

When I first started foam rolling, my IT band and everything else in my legs hurt like hell.

Bench Press x2 a week.
Have a heavy day, and a light day.
Lower the bar slowly, then explode up.
High reps is the main focus.
It helps if you're having trouble pushing from your heels.
But it should not be a permanent way to perform the exercise.
Your hip joint should be below your knees.
That's a lot of volume.
