Dont do shoulders on the same day just do back alone.Forget lat pulldowns.Do 1 arm DB rows,t-bar rows & maybe seated cable rows.Shrugs are good too.Focus on getting stronger with the basic exercises...

a chute is good for speed if you have a quick release that you can release while running.That way get that burst of speed when the chute is released.You could also do it with a sled.
