my shins are pretty vertical its chronic, i get it from running too

I have this. Its a b1tch. You can't stop training the quad, that's the worst thing you can do. You need to find exercises and keep working, you need to keep the quad strong. Try strapping weights to your ankles, lay on the floor and do a ton of leg lifts. If that muscle atrophies, you're going to have a heck of time getting it built back up. Would be helpful to get a brace, and also learn how to tape it, if you don't already.
When I have alot of pain, I take ibuprofen, elevate it, and strap an icepack to both the top of the kneecap and to the underside as well. I do that when I go to bed, and when I wake up it usually feels much better. I've also found that pedaling an exercise bike (slowly), helps loosen it up.
